In the Army, foundation was never a polite word for “easy.” It was the standard you built everything else on — the habits, the base strength, and the discipline to show up again tomorrow. Same thing here.

Foundation Does Not Mean Beginner

During the first workout — and every one after it — people treat Foundation like a starter kit. Building a foundation means generating momentum that lasts.

If you are coming back from a long layoff, injuries, or the sloppy gap that hits a lot of us after ETS, the Foundation gives you the habits and strength to reach the next level without guessing. If you are already advanced, the Foundation trains you to push intensity at a pro-like level. That means applying a first-set mindset and packing on strength and muscle at an accelerated rate by balancing fatigue. No junk reps. Junk reps slow recovery and keep you from getting stronger the next time you hit the floor.

You already know what happens when a unit skips the basics and tries to live on intensity alone. It looks impressive for a week. Then people break. This session is the opposite of that.

Who This Is For

This is a bodyweight program for intermediate lifters. If you cannot yet do pull-ups, that is not a failure — it is a starting point. Use the adjustment that matches your ability today: band-assisted pull-ups, inverted rows, or controlled negatives. The mission stays the same. The standard is honest reps, not ego reps.

How to Execute

The workout is supersets. Each pair is one fight: two movements, back-to-back.

Hit the first exercise. Rest as little as possible. Move straight to the second exercise. Then rest two minutes and run the pair again. When you finish every listed set for that pair, move to the next pair and repeat the process.

The first set of every movement is the one that sets the tone. Treat it like a graded task. Own the tempo. Own the range. Cut the set when form breaks — not when you merely feel tired. That is how you stack quality volume without burying yourself for three days.

AMAP = as many reps as possible with clean form. On the last push-up set, stop one or two reps before the movement falls apart. Leave a little in the magazine. You will need it next session.

Standards, Not Suggestions

  • Bodyweight good morning: Hinge at the hips. Soft knees. Flat back. Drive the hips forward to stand. This is posterior-chain work — treat it that way.
  • Bodyweight squat: Hips back and down. Chest tall. Drive through the mid-foot. No bouncing out of the hole.
  • Lunge: Stride long enough that the back knee tracks under the hip. Control the descent. Do not cheat the weak side.
  • Pull-up: Dead hang to chin over the bar. If ten strict reps are not there yet, log the closest honest variation and own the number.
  • Rear-foot elevated split squat: Rear foot on a bench or step. Most of the work stays on the front leg. Stay upright.
  • Single-leg standing calf raise: Pause at the top. Control the drop.
  • Bent-leg sit-up: Slow and controlled. Do not yank the neck.

How You Progress

Add a rep before you add a set. When the listed numbers are honest and repeatable, slow the eccentric, add a pause, or move to a harder variation — vest, deficit, slower pull-up. The measure is simple: are you stronger the next time you run this? If the answer is no, you trained fatigue, not strength.

After Action

Run it as written. Note which pairs felt strongest and where the standard slipped. That log is your next-mission brief.
